This is a math estimate, not medical advice. MET values are lab-measured group averages, so an individual's real running cost varies by roughly 10–15% with fitness, running economy, grade, terrain, and wind. How the math works

Two steps. Each running speed has a MET value — its energy cost as a multiple of resting metabolism — from the 2011 Compendium of Physical Activities (Ainsworth et al. 2011). A MET is then turned into calories by the standard metabolic constant (ACSM Guidelines, 2021): 1 MET = 3.5 mL O₂/kg/min, and about 5 kcal per litre of oxygen. It's the same engine as the walking-calorie math; only the MET table changes.

Net (the run's own cost) uses (MET − 1):

The net line strips the resting metabolism a MET already includes, using (MET − 1)/MET. For running this matters less than for walking, because running METs are high: at a 6.0 mph jog (9.8 METs) the net is 8.8 / 9.8 = 90% of the gross, so only about a tenth of the figure is resting metabolism (against roughly a third for a 3.0 mph walk). Gross and net sit close together when you run.

Worked example

A 180 lb (81.6 kg) person runs at a steady 6.0 mph (9.7 km/h) — a 10 min/mile jog, 9.8 METs.

Now change only the pace. Because the running METs rise almost in step with speed, kcal/mile (which scales with MET ÷ speed) is nearly flat and even drifts down as you speed up: for this runner it's 142 kcal/mile at a 5 mph jog, 140 at 6 mph, 126 at 8 mph, and 122 at a 9 mph run. A mile costs about the same fuel whether you jog or race it — the opposite of walking, whose per-mile cost is a U with a floor at 3.0 mph. Faster running mostly finishes the mile sooner.

When this calculator is wrong

Two things people expect from a running-calorie number are both wrong, and the same arithmetic explains why. First, running a mile costs roughly the same energy no matter how fast you run it. The 2011 Compendium running METs rise almost in proportion to speed, so kcal/mile is nearly flat and drifts down across the jogging band: for a 180 lb runner the gross figure spans only 142 kcal/mile at 5 mph to 122 at 9 mph, and net is flatter still (126 to 112). "Run faster to burn more per mile" doesn't hold — faster running finishes the mile sooner, it doesn't add fuel per mile.

Second, the "running burns two to three times what walking does" claim is a per-minute comparison, not a per-mile one. A 6 mph run is 2.80× a 3.0 mph walk per minute for the same 180 lb person, but per mile it's only 1.40× (gross), because the run covers the mile in a third of the time. For "how much extra does choosing to run this distance add," the per-mile figure is the honest one — and net (1.76×) if you're isolating the activity's own cost.

What to do with the result

Use the number to plan, then let the scale calibrate it. For running, gross and net are close (about 90% at a jog), so the choice between them matters less than it does for walking — but the net figure is still the honest input when you're sizing what running adds to a deficit. At roughly 126 net kcal/mile for a 180 lb runner, a 3-mile run adds about 377 net kcal; three of those a week is a little over 1,100 kcal. At the classic (and optimistic) 3,500 kcal per pound, that's close to a pound a month from the running alone, before the body adapts.

Because per-mile cost barely moves with pace, pick the pace by what your training calls for, not by chasing calories: an easy 6 mph run and a hard 9 mph run cost almost the same per mile, so run easy on easy days and save the intensity for when the session needs it. If the goal is total burn in a fixed time, distance is what moves it — and running longer or more often beats trying to run each mile faster. Then track your weight over two weeks against your intake and adjust by 100–200 kcal if it isn't moving as expected; your scale is a better measurement than any MET table.
